What is TDEE?
TDEE (total daily energy expenditure) is the sum of every calorie your body uses in 24 hours. It has four components, and understanding them explains almost everything about why calorie needs differ so much between people:
- Basal metabolic rate (BMR) — the energy your body burns at complete rest just to stay alive: heart, brain, liver, kidneys, breathing, temperature regulation. For most people this is the largest share, roughly 60–70% of the total.
- Thermic effect of food (TEF) — the energy cost of digesting, absorbing and processing what you eat, typically around 10% of intake. Protein has the highest thermic effect of the three macronutrients.
- Exercise activity — deliberate training: gym sessions, running, swimming, sport.
- Non-exercise activity thermogenesis (NEAT) — everything else you do while awake: walking to the car, standing, cleaning, fidgeting. NEAT varies enormously between individuals and largely explains why two people of the same size can have very different real-world calorie needs.
How to calculate TDEE
TDEE is calculated in two steps: estimate your BMR from your sex, age, height and weight, then multiply it by an activity factor that represents how active your days actually are.
Step 1 — estimate BMR
The most widely used modern equation is the Mifflin-St Jeor formula, which research has repeatedly found to be the most accurate of the standard prediction equations for most adults:
- Men: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age (years) + 5
- Women: BMR = 10 × weight (kg) + 6.25 × height (cm) − 5 × age (years) − 161

Step 2 — apply an activity multiplier

The most common mistake with any TDEE calculator is overstating this multiplier. Three gym visits a week on top of a desk job is usually “lightly active”, not “moderately active” — the multiplier describes your whole week, not your best days. When in doubt, choose the lower level and adjust based on real results.
TDEE vs BMR: the difference that matters
BMR is what your body would burn lying still all day; TDEE is what you actually burn living your life. BMR is the floor, TDEE is the total. Practical consequences:
- Eating at your TDEE maintains your weight — this is what maintenance calories means.
- Eating below TDEE but above BMR is the normal territory for sustainable fat loss.
- Long-term intakes at or below BMR are aggressive, hard to sustain, and are best undertaken only with professional supervision.
How many calories do I burn a day?
For most adults the realistic range is wide: roughly 1,600–2,400 calories per day for women and 2,000–3,000 for men, with body size, age, muscle mass and daily movement driving the differences. A small, sedentary woman in her 60s and a tall, active man in his 20s can differ by well over 1,000 calories a day — which is exactly why generic diet plans built around a single number so often fail. Maintenance calories — and how to use them
Your maintenance calories equal your TDEE: the intake at which your weight stays stable. Three practical targets follow from it:

How accurate is a TDEE calculator?
Honestly: it is a well-informed starting estimate, not a measurement. Prediction equations carry an error margin of roughly ±10% even before the activity multiplier is guessed, and individual metabolism varies with muscle mass, hormones, medication and genetics. The professional way to use the number:
- Start at your calculated target and hold it for two to three weeks.
- Track your weight under consistent conditions (same time of day, same scale).
- If the trend does not match the goal, adjust intake by 100–200 calories and reassess.
Your real-world results are the final calibration — the calculator only chooses your starting point intelligently.
NEAT: the calorie burner nobody schedules
Of TDEE’s four components, non-exercise activity thermogenesis is the wild card — and often the biggest lever. Between two people of identical size, NEAT can differ by several hundred calories a day: a standing, pacing, stairs-taking day genuinely burns 300–800 kcal more than a chair-bound one, dwarfing what a single 30-minute workout adds. NEAT also explains a classic dieting trap: in a calorie deficit, the body quietly trims spontaneous movement — you fidget less, sit more, take the lift — shrinking TDEE without you noticing. The countermeasure is making NEAT non-negotiable rather than spontaneous: step targets, walking meetings, stairs by default. It is the cheapest metabolism upgrade that exists.
Metabolic adaptation: why TDEE falls when you diet
Lose weight and your TDEE drops — partly for honest arithmetic reasons (a smaller body burns less; there is less of you to move), partly through adaptive thermogenesis: the body downshifts beyond what the new size predicts, typically by an extra 5–15% in sustained deficits. Hormones drive it — leptin and thyroid output fall, hunger signalling rises. What this means practically: recalculating TDEE after every ~5 kg isn’t pedantry, it’s why plateaus happen on the “same” deficit; diet breaks at maintenance every 6–12 weeks blunt the adaptation; and the infamous “starvation mode stops weight loss” myth gets the direction right and the size wrong — adaptation slows loss, it never nullifies a genuine deficit.
TDEE for athletes and heavy training weeks
The standard multipliers top out around 1.9, but serious training blows past them: endurance athletes in heavy blocks reach 1.8–2.4× BMR, and multi-hour event days can double a desk-day TDEE outright. Two adjustments serve athletes better than one static number: periodize intake with training — more carbohydrate and total calories on big days, less on rest days, rather than averaging everything flat; and watch for the under-fuelling syndrome (RED-S) that follows chronically eating below true expenditure — fatigue, stalling performance, cycle disruption, recurrent illness and injuries. For athletes the calculator’s number is the floor of the conversation, and appetite is a famously poor auditor during hard blocks.
The two-week audit: turning an estimate into your number
Any formula’s ±10% haze disappears with fourteen days of honest bookkeeping: log everything you eat (weighed, apps make this painless), weigh yourself daily under identical conditions, and average each week. Then: your real TDEE = average daily calories ± (weekly weight change × 7,700 ÷ 7). Stable weight on 2,400 kcal? Your TDEE is 2,400 — whatever any calculator claims. Lost half a kilo a week on 2,200? You were near 2,750. Using your TDEE safely: when to see a doctor
A calorie target is a wellness tool, not a medical assessment. Speak with a physician before acting on it if you have diabetes or take glucose-lowering medication, have thyroid, kidney, liver or heart disease, are pregnant or breastfeeding, have a history of disordered eating, or if your weight is changing rapidly without explanation. Unexplained weight loss in particular should always be evaluated rather than dieted over.
